
How to train for a big day hike
Being able to run a 5K tells you very little about whether you can walk downhill for four hours. Here's what a long mountain day asks of your legs, and an eight-week build that gets you ready for it.

The hike you're worried about is probably somewhere between eight and fifteen miles, with a few thousand feet of climbing in it, and it probably has a name you've been saying out loud for weeks. Underneath the worry is always the same question: am I fit enough?
General fitness is a poor predictor. Running a 5K tells you about your heart and lungs, and your heart and lungs are rarely what fail on a long day. What fails is further down. A big hiking day asks your legs to absorb your own body weight, plus whatever is on your back, tens of thousands of times. Most of that comes on the way back down, in the last hours, when you're tired and stopping isn't an option.
So ask a narrower question. Not "am I fit" but "have I asked my legs to do this particular thing recently enough that they remember it". That one you can train for.

What training actually transfers to a hiking day
Every form of training buys you something. The trouble is that the cheapest and most available kinds buy you the thing you're least short of.

This is why Washington Trails Association's conditioning advice starts with hiking itself. The best preparation for a long day on trail is a slightly shorter day on trail.
An eight-week hiking training plan
Washington Trails Association's conditioning page links to both a six-week and an eight-week workout plan. That's about the right window: long enough for legs to adapt, short enough that you'll actually finish it. Treat what follows as a shape rather than a prescription. The numbers are yours to set from wherever you're starting.
Weeks 1–2
Find the floor, honestly
Get to the baseline the federal activity guidelines describe for adults: 150 to 300 minutes a week of moderate aerobic activity, plus muscle-strengthening work on at least two days. Then take one weekend walk at whatever distance is genuinely comfortable, and write down the distance, the climb and how you felt at the end. Every later week gets measured against that walk, so be honest about it. Guessing high is a common way this goes wrong.
Weeks 3–4
Add the hill, not the pack
Make one walk a week a hilly one, and let the climbing rather than the mileage do the work. Keep the pack light for now. Adding elevation and load in the same two weeks makes it impossible to tell which one your knees are complaining about. Twice a week, do the strength work: split squats, step-downs off a low box, calf raises. It's the dullest part of the plan and the one with the most evidence behind it.
Week 5
Add the pack
Now carry what you actually intend to carry, water included, because water is most of the weight and it's the part people leave out of training. The American Hiking Society's version of this is to walk to the store with your pack and fill it with the groceries. It's unglamorous and it works. Anything that rubs at 25 minutes will be a wound at four hours.
Week 6
The long one
The biggest day of the block: somewhere around two-thirds to three-quarters of the target distance and climb, with the real pack, the real boots and the real food. Walk down whatever you walked up. If your route has a shuttle, a chairlift or a road back, don't take it. The descent is the half you can't skip, and it's the half you came to train.
Week 7
Do it again, on tired legs
Repeat something close to week 6. This is where the work starts paying out. A single bout of eccentric exercise — the lengthening, braking kind a descent is made of — protects the muscle against damage from the bouts that follow it. The adaptation has a name, the repeated bout effect, and no shortcut. The second long day usually hurts less than the first. That's why there are two.
Week 8
Back off
Keep the frequency, cut the duration. Nothing new goes on your feet, on your back or in your stomach this week. Put the last long walk at least a week before the hike, so you arrive rested rather than freshly sore.
The day
Spend the first hour going too slowly
Whatever pace feels right at the trailhead is too fast, because you're rested and the first mile is always the flattest. First-time Grand Canyon hikers average about one mile an hour going uphill. That's the honest number to plan around, not the pace you can hold for twenty minutes.
Why the way down is what hurts
Going up, your muscles shorten as they pull. Going down, they lengthen while still under tension. Your quadriceps aren't lifting you, they're braking you, paying out a body's worth of weight one step at a time. That lengthening under load is called eccentric contraction, and it's the kind that damages muscle fibers.
The size of the difference is easy to underestimate. In one small treadmill study, ten healthy young adults walked for 30 minutes at the same speed on a 5% incline and, on a separate day, a 5% decline. Next-day soreness scores, added across thigh, lower leg and glutes, came out about six times higher after the downhill walk. During the walk itself the downhill trial ran at roughly half the heart-rate intensity of the uphill one, and the participants rated the two sessions as almost exactly the same effort. So the downhill felt no harder, cost about half the cardiovascular work, and did most of the damage.
That gap between how it feels and what it costs is what makes this so easy to get wrong. It's why so much hiking training quietly skips the descent: stair machines only go up, gym cardio doesn't lower you under load, and it's very tempting to drive down the hill you just walked up. Then the muscles you never trained are the ones being asked to work in hour seven.
The good news is they adapt, and out of proportion to the work. A single bout of eccentric exercise protects the muscle against the damage of the next one, and a long descent is eccentric exercise. Flat mileage doesn't buy that. Two long walks with real descent in them, a week or two apart, will get you most of the way.
How to run your long training day
This is the session that carries the block. Treat it as a dress rehearsal rather than a workout.

Pick a route you can walk both ways
No shuttle, no chairlift, no car waiting at the bottom. The descent is half the training stimulus, and it's the half that most resembles the part of the real day you're worried about.

Carry what you'll actually carry
Same pack, same load, and full water. Water is most of the weight and the easiest thing to quietly leave at home. If the real day needs a jacket and two liters, train with a jacket and two liters.

Wear the real boots and the real socks
This is a blister rehearsal as much as a fitness one. Footwear that's fine for two hours can be a problem at six, and you want to find that out somewhere you can stop.
Trim your toenails a few days ahead of this. On a long descent your foot slides forward into the toe box on every step.

Start slower than feels right
Aim for a pace where you could hold a conversation, and hold it through the first hour even though it feels lazy. Nearly every long day that ends badly started too fast.

Eat and drink on the schedule you plan to use
Test the food you actually intend to carry, at the intervals you intend to eat it. A stomach that refuses sweet food at hour five is a common and entirely avoidable surprise.

Walk the descent deliberately
Shorter steps, a softer knee, and let the poles take the first part of each step down rather than dropping onto a straight leg. If you're going to use poles on the day, use them here. Hour eight is a bad time to figure out how they adjust.

Write down what broke
Hot spots, chafe, the hour the wheels started to come off, what you wished you had. A couple of lines about your own feet beat any generic packing list.

Gear that changes the arithmetic
A review of the trekking-pole literature reports that vertical ground reaction forces and joint loading may be reduced by up to 12% and 16% respectively when poles are used, with lower soreness ratings 24 and 48 hours after a descent. The same review is even-handed about the trade: less load through the legs, a little more cardiovascular demand. Boots and a pack that already fit are the other half: you want to train in them, not buy them the week before.
The last two weeks
Nothing here makes you fitter. All of it protects the fitness you spent eight weeks building.
Body
- Last long walk at least a week outRested beats one more session

Kit
- Boots already worn for a full long day, not just around the house
- Pack loaded to its real weight and put on your back
- Poles adjusted: shortened for the climb, lengthened for the descent
- Socks that have already done a long day without giving you trouble
- Blister kit you've opened at least once
Plan
- A turnaround time, written down, decided while you're calm
- An estimate for the return leg, not just the outbound oneAssume the climb out takes longer than the walk in
- The forecast checked for the trailhead and for the top
- Someone who knows the route and when to worry
Signs you're ready, and signs you're not
You can check readiness for a specific day rather than guess at it. None of these need a lab.
Ready
- You've walked at least two-thirds of the target distance and climb, with the pack, within the last month
- You walked the descent as well as the climb, and could still walk normally the next day
- You've done the same session twice and the second one hurt less
- Your boots have done a full long day with no hot spots
- You can hold a conversation at your climbing pace
Not yet
- Your longest recent walk is less than half the target, and the plan is to "push through"
- All your training has been flat, or all of it has been uphill on a machine
- The descent still leaves you unable to walk down stairs the following day
- You've never carried the pack at its real weight
- The only rehearsal is the hike itself
The words the training plans use
- Time on feet
- Total hours walking, regardless of distance or pace. For a long hiking day it's a better training target than mileage, because what fails on you builds up slowly rather than all at once.
- Vertical gain
- Total feet climbed over a route, adding up every ascent rather than measuring the difference between the low and high points. It predicts how hard a hike feels far better than distance does.
- Eccentric contraction
- A muscle producing force while lengthening: your quads braking you on a descent rather than lifting you on a climb. It's the kind that causes most exercise-induced muscle damage.
- DOMS
- Delayed onset muscle soreness: the stiffness that arrives a day or two after unfamiliar effort rather than during it. Descending is a reliable way to produce it.
- Repeated bout effect
- The adaptation whereby one bout of eccentric exercise protects the muscle against damage from later bouts. It's why a second long training hike hurts less than the first.
- Taper
- The deliberate reduction in training volume before a hard effort, keeping frequency but cutting duration, so you arrive recovered rather than worn down.
- Conversational pace
- A pace at which you could speak in full sentences. On a climb it feels insultingly slow and is almost always the right speed for the first hour.
Questions about training for a hike
How long should I train for a big hike?
Six to eight weeks is a sensible window, and Washington Trails Association's conditioning page links to workout plans at both lengths. If the target is a long way beyond anything you've done, give it longer rather than compressing it. What sets the pace is how fast your legs and feet adapt, not how motivated you are.
Is the 10% rule real?
Not as a rule. A 2022 systematic review of running-injury research in the Journal of Athletic Training concluded that the popular 10% rule for increasing weekly distance is not justified, and that no specific recommendation about optimal training parameters or progressions can be issued from the current evidence — the underlying studies conflict with each other and define injury differently. That's an absence of evidence rather than permission to jump. Avoid the pattern the rule was aimed at anyway: one long day far beyond anything you've done recently.
Do I need a gym?
No, but strength work of some kind is the best-evidenced part of the plan. A 2014 meta-analysis of 25 randomised trials found strength training reduced sports injuries to less than a third, and that exercise programmes almost halved overuse injuries. Split squats, step-downs and calf raises need a low step and no equipment.
Does stretching help?
Not for injury prevention, on the evidence. The same meta-analysis found no beneficial effect for stretching, the one measure in it that came out flat. Stretch if it makes you feel better, but don't swap the strength work for it.
I live somewhere flat. How do I train for elevation?
Stairs, repeatedly, in both directions. The American Hiking Society's own off-season advice is to run stairs and to walk with a loaded pack. A stadium, a parking garage ramp or a tall building's stairwell will all produce vertical gain. The one thing to insist on is walking back down instead of taking the elevator, because that's the half you can't get anywhere else.
Should I train with a weighted vest instead of a pack?
Train with the pack you'll carry. A vest distributes weight differently and teaches your shoulders and hips nothing about how that specific pack sits after five hours. Part of what you're rehearsing is where it rubs.
How do I figure out how long the hike will take?
Use your own long training day as the yardstick and scale it up, rather than trusting a trail description. For rough planning, the Park Service's figure of about one mile per hour uphill for first-time Grand Canyon hikers is a realistic anchor. Give the return leg its own estimate rather than mirroring the outbound one.
